How the calorie math works
The calorie figures in this article come from the same standard formula the rest of our exercise guides use, built on MET values:
Calories per minute = MET x 3.5 x body weight in kg / 200
Multiply by the number of minutes for a whole session. A 70 kg swimmer doing slow freestyle at 5.8 METs burns 5.8 x 3.5 x 70 / 200 = about 7.1 calories per minute, which is roughly 215 calories in 30 minutes.
A MET, or metabolic equivalent, is simply how many times your resting energy cost an activity is. Sitting still is 1 MET; slow freestyle at 5.8 METs costs almost six times as much energy per minute as sitting on the pool deck.
Two inputs move the number most, and only one of them is under your control in the moment: how hard you swim (the MET value) and how much you weigh (the kg in the formula). Body weight is a straight multiplier, which is why the same 30 minutes burns about 40 percent more for a 98 kg swimmer than for a 70 kg one.
Swimming MET values, by stroke and effort
The reference for the energy cost of physical activity is the Compendium of Physical Activities, updated in 2024 to cover 1,114 activities (Herrmann et al., 2024). These are its values for the water:

The spread from 3.5 to 13.8 is enormous, nearly a fourfold difference, and it is why “how many calories does swimming burn” has no single answer. Recreational backstroke and competitive breaststroke are both swimming, and one costs more than twice the other per minute.
Notice too that the same stroke appears twice at very different values. Recreational backstroke is 4.8 METs and training backstroke is 9.5. Effort, not stroke choice, is doing most of the work.

Why your real number will differ
The table is a good planning figure, not a measurement of your body. Several things push a real session away from it:
- Technique is the big one, and it cuts both ways. An efficient swimmer glides further per stroke and can cover the same distance for less energy, so a good technique actually lowers the calories for a fixed distance. An inefficient swimmer fighting the water burns more, but tires far sooner. Per minute at a given effort, the MET value holds up reasonably well; per length, it varies a lot.
- Rest between lengths is not swimming. Most pool sessions include time hanging on the wall. Thirty minutes in the pool is rarely 30 minutes of swimming, and the table assumes continuous effort.
- Water temperature. A cool pool costs you extra energy in maintaining body temperature, which nudges the number up slightly.
- The MET value assumes an average person. It is derived from measured oxygen cost across groups, so your own efficiency, fitness and body composition all shift it.

Swimming versus running and cycling

They land in the same place. The idea that swimming is uniquely good or uniquely bad at burning calories does not survive contact with the MET table: at comparable effort, it is comparable exercise. What differs is everything around the number.
Swimming’s genuine advantage is the water. It supports your body weight, so there is almost no impact loading on knees, hips and ankles. That matters if you are heavier, coming back from injury, or simply cannot tolerate the pounding of running. A swimmer can often train hard on consecutive days when a runner cannot, and the sessions you actually complete are worth more than the ones that look better on paper.

Does swimming burn enough to lose weight?
It contributes, but the arithmetic deserves respect. A 30-minute freestyle session at 215 to 360 calories is roughly one large muffin. Two things make swimming genuinely useful anyway:
- You can do a lot of it. Low impact means high frequency is realistic, and total weekly volume is what accumulates.
- It is hard to do casually. Unlike a walk, you cannot swim while checking your phone. The session tends to be the session.
